It takes more than flexible hamstrings to perform the sky-high kicks of the Radio City Rockettes. Incredible balance and stamina, as well as core and lower-body strength, are required to execute approximately 200 kicks during each show, says Danelle Morgan , the Rockettes’ dance captain and assistant choreographer. “It’s our job to make it look easy,” she says. “But believe me, we train.”

Watching even one half of a World Cup soccer game is enough to become awed by the players’ athleticism. They sprint, constantly changing direction, for two 45-minute halves, using a combination of power and agility. “The game has gotten so much faster and more explosive over the last few years,” says Eric Gorman , strength and conditioning coach for the New York Red Bulls, where U.S. World Cup captain Tyler Adams cut his teeth. “Our training programs put a huge emphasis on sprinting.”

A 10-minute stretch session can undo the effects of sitting at a desk all day. Finding time to exercise can create added stress as holiday chaos approaches. Here’s the good news: You don’t need an hour to do it. Better fitness in 10 minutes or less sounds like an infomercial scam, but recent research has shown that short bouts of physical activity sprinkled throughout the day can have big benefits when performed correctly.

For golfers, “nice butt” is at least as pleasing a compliment as “nice putt.” That’s because strong glutes are vital for a solid golf swing. The three muscles that make up the rear end—the gluteus minimus, medius and maximus—help move the hip joint and stabilize the pelvis.
Erica Stanley-Dottin is proof that we can speed up as we age. At 48, she crossed the finish line of the Berlin Marathon in September in a time of 2 hours, 52 minutes and 5 seconds. That made her one of a handful of U.S.-born African-American women to run 26.2 miles in under three hours, as tracked by the National Black Marathoners Association. Now 49, she wants to clock a 2-hour, 48-minute race at the New York City Marathon on Sunday.
Yes, that was a flash mob of witches twerking with brooms to German dance music you spotted this Halloween season. They are taking over some U.S. town squares with what’s known as the witches’ dance, often performed to the upbeat rap tune “Schüttel deinen Speck,” which translates to “Shake Your Bacon,” by German reggae-pop artist Peter Fox.

Many people sit on a gym machine and turn on autopilot as their muscles follow a controlled movement. But in coming years these exercises will be supplemented with neuromuscular drills like jumping laterally and landing on one leg, sports-medicine experts say. Those exercises use movements to train the brain to fire the correct muscles. Now mainly used to rehab pro athletes with injuries, neuromuscular training is likely to become a complement to strength and cardio workouts for aging baby boomers that can help them re-establish temporary losses in muscle strength and mobility.

Running and jumping come easily for children. “As adults, we stop playing, and unless you’re an athlete, you probably rarely find yourself jumping, bounding or sprinting,” says Sarah Walls , strength and conditioning coach for the Women’s National Basketball Association’s Washington Mystics. Without that type of activity, we lose our athleticism. Most mainstream exercises work in one plane of motion, she says, and don’t involve plyometrics—quick, explosive movements that train muscles to produce power. Drills that include jumping, hopping and quick movements in many planes benefit more than athletes.

Aaron Luo must choose between attending his sons’ fencing contests and his own. “When tournaments overlap, it’s such a dilemma,” says Mr. Luo, who, like his sons, competes at a national level. Mr. Luo, 42, fenced in high school and competed with a club at the University of Massachusetts Amherst. He took a 10-year hiatus from the sport to co-found Caraa, a New York-based luxury accessories brand, in 2014. So he dusted off his epee, the largest and heaviest of the three fencing swords.

Strong, powerful legs and glutes are the secret weapons of elite rowers. “A rowing workout is most closely related to a squat jump or dead lift,” says Jack Nunn , a former member of the USRowing national team and founder of Roworx Fitness in Long Beach, Calif. “Nearly 70% of the power coming from the rowing stroke is driven through the legs and back,” says Mr. Nunn, whose father, John Nunn, competed in and coached rowing in the Olympics. The lower-body movement in the rowing stroke helps strengthen the quadriceps and hamstrings, key muscles that protect the knee joint, Mr. Nunn says. If you don’t have access to a boat or a rowing machine, he says, mimicking the lower body rowing motion on land is as simple as adding squats into your routine. “When I underwent two knee surgeries, both doctors told me to start doing standard standing squats to regain strength,” he says.
